Warm-Up
5 minutes. Raise heart rate and prep shoulders, hips, and footwork.
Striking and Footwork Rounds
15 minutes. 3 x 5-minute rounds. Focus on clean technique and steady output. Combines boxing, kicks, and sprawls.
Conditioning Finisher
5 minutes. Short, intense finisher to close the session strong.
Striking Chains & Rotational Power
Jab–Cross, Hook, and Uppercut aren't isolated punches—they train the kinetic chain from hip rotation through the obliques and into the shoulder girdle. Roundhouse Kick demands the same rotational mechanics, making these movements neurologically complementary and reinforcing each other's power output.
The Aerobic-Alactic Demands of MMA
MMA rounds spike into alactic (phosphocreatine) territory during exchanges, then recover aerobically between them—exactly what Jump Rope and Shadowboxing train. Sprawl drilling conditions the explosive hip extension needed to defend takedowns without gassing your striking output in the same round.
Density Over Duration in Short Sessions
At 25 minutes, this routine uses section density—compressing warm-up, skill work, and metabolic conditioning into distinct blocks—to maximize stimulus per minute. Mountain Climbers and Plank in the finisher target anterior core endurance, the limiting factor in punch stability late in rounds. Shorten rest periods as your aerobic base improves to increase intensity without adding time.
